Useful Tips of Couch to 5K:

Follow the programme: Many people feel that they can start halfway through the programme, as they might not feel challenged in the first couple of weeks. But if you’re a beginner I strongly recommend you start from the beginning, whether you feel you can do more or not. Though running for 60 seconds might seem easy, it’s getting your body used to running so that you don’t get injured. The programme will challenge you when it needs to.

Run at scheduled times: This will make it easier to keep it up. Maybe you run first thing in the morning, just before lunch or at the end of the working day – set a reminder to help you keep to your schedule.

Warm up: You might not feel that you need a brisk five-minute walk at the beginning – but trust me, the worst stitches I get are when I don’t warm up properly.

Start with someone: Some light social pressure can help you keep to the programme. I started with a group at work so we would all motivate each other. During lockdown, you might want to pair up with someone in your home – or you can meet someone else for a socially distant run. It’s important however to make sure you’re running at your own pace – whether you need to go faster or slower than your partner. If you don’t have someone appropriate to run with, you can just remotely motivate each other.

Do at least two runs a week: The programme calls for three runs a week but if you can only manage two then this is OK – especially for the first four weeks when each run is the same. From week five, it’s best to do every run as the duration of running starts to increase (quite dramatically!).

I completed this programme about 10 years ago and it got me running regularly until a health setback. I wanted to do it again and have just completed week 5. The programme really does work and then it's up to you to keep the habit going! The app has changed a lot since previous and I like the choice of coaches and having the pre/post stretches within easy access. I wish a lot of the other advice was also available as transcripts and not just videos, though.

Great app that I recommend. Couple of suggestions for the devs. A couple of times when I have checked time remaining, I have accidently paused the timer, I think this was done by swiping back to try and close the app. Add a timer to the lockscreen somehow so you can see time remaining with the phone still locked. Add a metronome to help keep pace, I am currently using a seperate app for a metronome but it stops every time the commentator comes on which is a bit annoying.

the app itself is brilliant. I'm only on week one currently, but it's helping keep me motivated and excited to keep going. However, one thing that I've always struggled with, being on the "bigger" side of things, is that when they tell you to stretch to avoid injuries, you physically can't do some of them cus your gut is in the way. Maybe that's one of those things that gets better as you lose weight, but I feel like it's something that all fitness apps/routines need to consider.

Great for new or returning runners, the pacing and guidance really do motivate. lots of extra advice and features too, so this is not all purely about runners. Taken a star off though, if you get a new device then data isn't saved and you have to go through each run you have already completed to get back to the point you were at. Sure you can skip straight to that run but then you have lost your streak and record of dates run

Common Mistakes of Couch to 5K:

Running too fast: The single biggest mistake. Couch to 5K runs should be at a slow, conversational pace, slow enough that you could speak a full sentence to someone running next to you. If you are gasping after 60 seconds in week 1, your pace is wrong, not your fitness.

Skipping rest days: Three runs a week is the maximum for weeks 1 to 3, not a minimum. Your bones, tendons and ligaments need 48 hours between sessions to adapt to impact load. Running on consecutive days in the first month is the fastest route to shin splints.

Repeating a week because it felt hard: Many people repeat week 4 or week 5 because the sessions felt brutal. The strange thing about C25K is that the next week's walk breaks usually feel like a relief, and the longer run intervals are often easier than the shorter ones. Move on unless you are injured.

Wrong shoes: Cross trainers, gym trainers, or old fashion trainers are not built for repeated forward impact. You do not need expensive shoes, but you do need a pair labelled "running" with a proper heel and cushioning. A specialist running shop will do a free gait check.

Quitting at week 4 when it gets harder: Week 4 and the first half of week 5 is where most people quit. They feel like the plan got harder all at once. It did, but it gets easier again from week 5 day 3 onwards because continuous running is mentally cleaner than juggling intervals. Push through the hump.
